Mindfulness & meditation

The miracle is to be alive, here.

Sixty gentle practices inspired by Thich Nhat Hanh's The Miracle of Mindfulness, and six calming meditation mini-games. Take one breath, one step, one smile at a time.

Breath

Come home to the breath

The breath is the bridge between body and mind. Following it, even for a minute, brings you back to yourself.

01

Half-smile as you wake

On waking, hang a soft half-smile on your lips and take three slow breaths. Begin the day gently.

02

Follow one breath fully

Breathe in knowing you are breathing in. Breathe out knowing you are breathing out. Just one breath, complete.

03

Count your breaths to ten

Count each in-out cycle from one to ten. If you lose count, softly start again — no judgment.

04

Long, slow, calm

Silently say 'breathing in, my breath grows deep; breathing out, my breath grows slow.' Let it happen naturally.

05

Breath and body

'Breathing in, I am aware of my body. Breathing out, I calm my body.' Let each out-breath soften you.

06

Notice the pauses

There is a small pause after the in-breath and after the out-breath. Rest there. That silence is already meditation.

07

Breathe with your belly

Let the belly rise on the in-breath and fall on the out-breath. Belly-breathing signals safety to the nervous system.

08

Breath as anchor

When thoughts pull you away, the breath is always here. Return to it as often as needed — that returning is the practice.

09

Three conscious breaths

Any moment of the day, stop and take three fully-attended breaths. A tiny meditation, always available.

10

Smile to the breath

As you breathe out, smile softly to your own breath, as to a good friend. Kindness begins with yourself.

Walking

Walk as if your feet kiss the earth

Walking meditation turns ordinary steps into a return to the present. There is nowhere to go — you have already arrived.

11

Match steps to breath

Take two or three slow steps as you breathe in, two or three as you breathe out. Let breath and feet move together.

12

Feel the ground

Notice the sole of each foot meeting the earth. Feel that contact — that alone is enough.

13

Walk without arriving

Walk with no goal in mind. Each step is the destination. There is nowhere else you need to be.

14

Slow the pace by half

Halve your usual walking speed. In slowing down, you meet the world more fully.

15

Smile as you walk

Carry a small smile as you walk. Notice how the smile itself begins to calm the mind.

16

Walk in a small circle

Choose a small path — a room, a garden — and walk it slowly, again and again. Familiar ground becomes new.

17

Say 'arrived, home'

With one step think 'arrived'; with the next, 'home'. Let each step land you in the present.

18

Notice one thing per step

Each step, notice one sight, sound or sensation. Walking becomes a moving mindfulness practice.

19

Walk on the earth outside

If you can, walk barefoot on grass or sand. Direct contact with the earth soothes an anxious mind.

20

End with stillness

After a few minutes of walking, stand still. Feel the whole body breathing. Then quietly return to your day.

Everyday

Wash the dishes to wash the dishes

Ordinary tasks — washing up, drinking tea, tying shoes — become meditation when done with full attention.

21

Wash dishes mindfully

Feel the warm water, the soap, the shape of each dish. Do not wash to be done — wash to wash.

22

Drink tea slowly

Hold the cup with both hands. Feel its warmth. Taste each sip fully. Nothing else needs doing right now.

23

Eat one bite fully

For the first bite of a meal, put down utensils, chew slowly and taste completely. The rest of the meal will follow more calmly.

24

One thing at a time

Whatever you are doing, do only that. Turn off the second screen. Presence returns naturally.

25

Answer the phone with three breaths

Let a ringing phone (or notification) be a bell of mindfulness. Breathe three times, then respond calmly.

26

Open doors mindfully

Notice the doorknob, the movement of your hand, the change of space. Doorways become gentle transitions.

27

Wash your face as ritual

Feel the water, the temperature, your own hands. Ordinary care becomes an act of kindness to yourself.

28

Fold laundry slowly

Feel the fabric, smooth each fold. Repetitive tasks can be deeply calming when met with attention.

29

Tidy one small area

Choose one shelf or corner. Move slowly. When outer space is cared for gently, inner space follows.

30

Do less, more fully

Cross one item off your day, and give the rest your full presence. Less doing, more being.

Pebble

Sit like a mountain

Sitting meditation is coming home. You don't need a cushion or a temple — a chair, a quiet corner, and a few minutes are enough.

31

Sit like a mountain

Sit upright, shoulders soft. Imagine yourself as a mountain — weather passes over you, but you remain steady.

32

Be a still pond

Let the mind be a pond after the wind has stopped. The mud settles on its own if you don't stir it.

33

Be a fresh flower

Feel yourself fresh as a flower — light, alive, unforced. The body softens with the image.

34

Be flowing water

Let thoughts and feelings flow like a river. You are the riverbank, watching them pass — not carried away.

35

Rest in wide space

Imagine your awareness as sky. Clouds (thoughts) come and go; the sky remains vast and undisturbed.

36

Sit for five minutes

Set a small timer. Five minutes of just sitting is a real practice — not preparation for one.

37

Return, gently return

Whenever the mind wanders, softly bring it back. Each return is the very heart of meditation.

38

Meet what arises

If sadness or fear arises, breathe with it. 'Hello, I see you. I will care for you.' Then keep sitting.

39

Sit before sleep

Three quiet minutes before bed can soften the whole night. Just breathe and let the day settle.

40

End with gratitude

Close each sit by silently thanking your breath, your body, your life. Gratitude sweetens the practice.

Smile

A half-smile that changes everything

The half-smile is a small physical act with a large inner effect. It relaxes hundreds of tiny muscles and signals safety to the mind.

41

Half-smile at a stranger

In passing, gently smile toward someone with no need for a reply. Kindness sent outward returns inward.

42

Smile when irritated

The moment you notice irritation, place a half-smile on your lips. It interrupts the story and softens the reaction.

43

Smile at the mirror

Meet your own eyes with a small smile. Practise seeing yourself with the kindness you'd offer a friend.

44

Smile to your body

Silently thank your feet, your hands, your heart, your lungs. They have carried you faithfully — often unnoticed.

45

Smile at difficult feelings

Even a small smile toward fear or sadness says, 'I see you, and I'm here.' Feelings soften when met.

46

Smile before a hard task

Half-smile for one breath before opening the email, the message, the door. The task begins in a different key.

47

Smile at nothing in particular

You need no reason. Smiling is the reason. Small joy is available freely, all day.

48

Smile when tired

Tiredness fights us less when met with softness. The smile is a small permission to slow down.

49

Smile at the sky

Look up for a moment. Smile at clouds, sun, or rain. The world becomes a companion, not a stage.

50

Smile to end the day

As you lie down, offer one soft smile to the whole day — as it was, complete. Then rest.

Interbeing

Not one, not separate

Mindfulness gently reveals how connected we are — to the earth, to others, to each moment. This seeing dissolves loneliness.

51

See the cloud in the tea

Without the cloud, no rain; without rain, no tea. Look at ordinary things and see everything they contain.

52

Thank one plant

Notice a tree or plant nearby. Silently thank it for the oxygen it gives. Belonging returns quietly.

53

Feel the sun on your skin

Step into a patch of sun for one minute. The same sun that grew every plant, warming you now.

54

Send kindness in four directions

'May those near me be safe. May those far away be safe. May those I struggle with be safe. May all beings be safe.' Repeat softly.

55

Eat with awareness of others

Before a meal, remember the earth, sun, farmer, cook — everyone who made this possible. Then eat.

56

Notice the child in yourself

The child you once were is still inside. Send that child a soft, protective thought right now.

57

Look at people you love, slowly

Take one long breath while looking at someone you love. Really see them. This moment is a whole life.

58

Forgive one small thing

Choose one small resentment and quietly let it go for today. You can always take it back tomorrow — you likely won't.

59

See your ancestors in your hands

Your hands carry the shape of generations. You are never truly alone — you are a continuation.

60

Every step, every breath, is enough

There is nothing else you need to do or become. Being here, breathing, walking, is already the practice.

Meditation mini-games

Small doors into the present

Six tiny practices you can do in a minute or two. Choose the one that meets you where you are today.

Count ten breaths

Rounds of ten completed: 0

Tap the circle at the end of each full breath. When you reach ten, it gently begins again.

Listen for sounds

Close your eyes for a moment. What sounds are here — close, far, constant, passing? Add each one as you notice it. There are no wrong sounds.

Body scan

Step 1 of 10

Soles of the feet

Each step lingers for eight breaths. Notice, soften, then move on.

Pebble meditation

Breathing in, I see myself as a flower. Breathing out, I feel fresh.

Pebble: Flower

Rest with each pebble for three slow breaths, then choose the next.

Half-smile timer

Place a soft half-smile on your lips. Feel the tiny muscles around your eyes and mouth relax. Just thirty seconds — that's all.

30s

One mindful minute

Sixty seconds of stillness. Follow the gentle prompt — breathing in, breathing out.
